Cheers Gary. I remember you saying to change it round but I forgot all about it and went and trained the same way this week.

Would the routine you have given above aimed at me or just in general?
If so what do you mean by 4 x 12 -6?

4 sets of 12? Then do 6?

This,... just keep adding weight in small amounts, so you can do the desired reps. Your last set aim for 6, but dont worry if you fail at say 5.

Ah I didn't know they worked your glutes as well

I also heard elevated step downs with the weight on opposite side is good but bloody hard

Tricky one that... Try squats on a"Smith machine" with both feet close together,forward from your body, kinda like leaning back a bit.
 
Think I've done some serious damage to my biceps, did a few sessions of weights which basically consisted of 20 mins of arms, shoulders and chest on separate days, where you do it to failure, now I can't straighten my arms and it feels like I've ripped my biceps in two. I've been in serious pain in last two days to the point I've been on ibuprofen and heat rub, think ill stick to boozing.

Also, super-duper-set on a smith machine - lunges (10 on each leg), close stance squats (10) then wide stance squats (10) - 40 total reps, killer.
